Breathing for anxiety: calming the body first
For people whose anxiety has a physical edge — tight chest, air hunger, sighing, a mind that will not settle.
The loop
Anxiety speeds breathing up; fast breathing lowers carbon dioxide; low CO₂ produces tingling, light-headedness, a tight chest and a sense of not getting enough air; those sensations read as danger — and breathing speeds up again. Chronic over-breathing keeps the loop primed, which is why many anxious people sigh, yawn and take big breaths all day.
Breathing work interrupts the loop from the body side. It does not replace treatment for an anxiety disorder; it gives the treatment a calmer body to work with.
Two different jobs
In the moment you need something that works in a minute: the physiological sigh (two inhales through the nose, one long exhale through the mouth) is the fastest known way to drop arousal, and Balban et al. (2023) found daily cyclic sighing improved mood more than mindfulness over a month.
Over weeks you need to change the resting pattern: slower, smaller, nasal, from the diaphragm, so the loop has less to feed on. Buteyko-style reduced breathing and coherent breathing at about six breaths per minute both do this, and the Control Pause tells you whether it is working.
What the evidence says
Slow-breathing interventions reduce self-reported anxiety across many small trials, with physiological changes (higher HRV, lower heart rate) that match the reports (Zaccaro et al., 2018). The effects on clinical anxiety disorders are smaller and less consistent than on everyday anxiety; breathing retraining is best seen as an adjunct to therapy, not an alternative. Acute reset, then daily retraining
- Acute (one minute): inhale through the nose; before exhaling, take a second, shorter sip of air on top. Exhale slowly through the mouth until empty. Repeat three to five times. Expect the chest to loosen on the second or third round.
- Then sit for another minute breathing only through the nose, small and quiet, letting the exhale be longer than the inhale.
- Daily (five minutes, twice): nasal breathing, hand on the belly, inhale four counts, exhale six. Reduce the volume until you feel a slight, tolerable air hunger — that is the training stimulus. If it becomes stressful, back off.
- All day: mouth closed, breathing quiet enough that nobody can hear it. Catch sighs and big breaths; let the next breath be small.
- Measure your Control Pause each morning. A rising number is the sign the resting pattern is changing.
